Nine sections — and you don't need all of them tonight

Section 1 — Your Sleep Story. No tools yet. Just honesty. What has your sleep been like this past month? What is your earliest memory of a bad night? How do you feel when you wake most mornings?

Section 2 — Understanding Your Patterns. A one-week sleep journal: onset, wake time, awakenings, quality, dream recall. This is the baseline everything else is built on.

Section 3 — CBT Tools for Insomnia. The heart of the workbook, in three steps. Identify the thoughts keeping you awake. Catch the automatic ones as they arrive. Then challenge and reframe them — "I'm broken" becomes "I'm struggling, not broken. I can improve." Worked examples, then blank tables to practise with your own thoughts.

Section 4 — Behavioural Experiments. Test whether a fear about sleep is actually true. "If I don't get eight hours, I'll fail at work" — is that what really happens? Notice a naturally shorter night and track how the day actually goes. (With an important caution: this workbook asks you to notice a short night, never to engineer one.)

Section 5 — Triggers & Safety. When the body doesn't feel safe, it resists letting go. Build safety at bedtime through sensory comfort and grounding affirmations: I am safe in this moment. It's okay to rest.

Section 6 — Sleep Hygiene Reset. An honest audit of your bedroom and habits — consistent times, screens, darkness, morning light, caffeine, what the bed is for. Tick what's already working. Then change just two things this week.

Section 7 — Mind–Body Practices. 4-7-8 breathing before bed. Progressive muscle relaxation, feet to head. Grounding affirmations: I did enough today. I am allowed to rest. Sleep is safe.

Section 8 — Your 8-Week Sleep Resilience Score. Two minutes each week: sleep quality, anxiety before sleep, feeling of safety, and what triggered what. Patterns usually become clear after four to six weeks. This is where you see it working.

Section 9 — Your Sleep Recovery Commitment. A page to sign, date, and return to. "I am learning to trust rest. I understand that sleep is not a weakness but a healing necessity. I will be patient with my progress, and I will not shame myself for bad nights. Every step matters."
